The push-up is one of the most effective body weight exercise for the chest, triceps, shoulders and even the core. - It can be performed anywhere without a single piece of equipment. - There are also countless variations of the push-up, but the textbook push-up set up is as shown above. - Your hands should be slightly wider than shoulder width, and below the plane of your shoulders, around the middle of your pecs. This will ensure that your chest, shoulders and triceps are worked evenly and help you engage all of the muscle groups. - Also, if you experience pain on your wrists, I would place the pressure on the outside of your hands instead of the bottom of your hand. Getting stronger Squatting PART 2 <<<>>> Work out your Get stronger and more importantly... Help you knees and your back out. BONUS: no gym requirements. *** There are many variations of a squat. Here we continue the progressions. 4. Bodyweight Squat This is now a full squat! With your arms forward, keep your weight on your heels and sit back with your hips as if you are sitting into the imaginary chair again. Try not to let your knees come too far forward, and instead focus on sitting backwards. You do not need to go all the way down, but try for at least 90 degrees. 5. Single Leg (Pistol) Squat This final variation is for experienced squatters only. You should have no lower body injuries and not be a risk for falls if you attempt this. On your right leg only, keep your left leg straight and arms in front of you. Sit your hips back and try to keep your balance. If this is your first time trying, you can use a doorframe or hockey stick to keep your balance. Let us know how it goes! PART 1 <<<>>> There is no better bang for your buck than the SQUAT This post outlines ways to do this essential exercise in the comfort of your home. ... *** Squatting works all the major muscles in your lower body - quadriceps, glutes and hamstrings. It is a functional movement that can provide muscle building benefits for all. *** There are many variations of a squat. Whether you are new to strengthening, have "bad knees", are recovering from an injury, or a high level athlete there is a variation of a squat that would likely provide you with benefit. *** Here’s a progression of squatting from easiest to hardest. 1. The 1/4 Squat This is the intro to squatting. To do this movement, begin with feet shoulder width apart, hold on to a table or counter and push your hips back as if you are doing the first portion of sitting back into an imaginary chair. Your knees should not cross your toes. It is called a "Quarter Squat" because you should imagine you are sitting a quarter of the way down. This is most beneficial for people who may have knee problems, are at risk of falling, or have not participated in physical activity for an extended period of time 2. The Wall Squat This variation allows you to squat at a depth that you are comfortable with. Up against a wall, let your hips slide down the wall while staying planted through your feet. Stop when you begin to feel tension in the front of your thighs. Try to hold this one for 10-60 seconds. Feel the burn! 3. Sit to Stand Squat This variation takes you through the whole squatting motion, but provides a nice safety net at the bottom if you need a rest. Keep your arms crossed and use your legs to get you up and out of the chair. Take breaks as needed and make sure your hips don't miss the chair! Starting the day with some foam rolling?? Here are some things to think about. - FOAM ROLLING: What is foam rolling .... You may of heard the term Myofascial Release- this is the thought of self massaging a muscle or area to cause an increase in range of motion, break down "adhesions" or "knots", or decrease the amount of pain in an area. . But laying on a foam roller does change muscle tissue right . Sorry to be the bearer of bad news, but there have been no studies to date that have shown to cause change in soft tissue . If you find one please share and maybe I'll change my opinion! One study done by Chaudry H, et al 2008 showed that it takes 400kg-900kg (880lb-1,980lb) of mass to influence the fascia by just 1%, JUST 1% . Now I know what you're thinking, then what's the point Foam rolling does do something! . Foam rolling can give you a neurological change response! The type of "feeling good" response you get right after you foam roll or get a massage If you're foam rolling or applying pressure to a certain area, it tells the brain to reduce tone of a muscle in that certain area, leading to a short decrease in pain and a possible increase in ROM (range of motion) but for a short time it’s what’s done after you foam roll that will create a longer response . I'm NOT throwing shade at foam rolling , and I feel like it works (neurologically not mechanically) but pay attention to what you’re doing immediately after you foam roll, it’s peanut butter to the jelly . Following up on my our last post, Who here gets enough sleep?? . @bigleagueperformandrehab had this perfectly timed post about maintaining good sleep hygiene! . It’s so easy being under quarantine to get out of your good habits, stay up late, wake up late, etc. it’s also easy with the increased amount of stress/anxiety to have difficulty falling asleep. We want to make sure that you’re still getting a good amount of quality sleep. There’s evidence available showing that sleep and pain are connected, and that sleep impairments are a reliable predictor of new incidents and exacerbations of chronic pain. . When you hear the phrase treat the patient, not the injury, this is part of what they mean. We know enough now that it’s not always just a shoulder injury, and that other factors such a sleep, diet, and stress can play a role in pain as well as recovery. . This is something I like to address with many of my patients on the 1st visit, I usually ask them to track their sleep and shoot for 7.5 hours for 3 consecutive nights and see how they feel after that. Often times it’s not necessarily going to fix anything, but they’ll notice an increase in energy and with that can come less stress, increased ability to exercise and down the road, less pain! . MOTION IS LOTION You need to get up and move to protect and strengthen your BACK throughout the day. One of the most common causes of low back pain is poor posture, especially poor sitting posture. with more of the back in a forward bend (C-shape), it overstretches the ligaments and the disc causing negative effects. HOW DO I IMPROVE THIS? Maintain lordosis (SIT TALL-ARCH BACK) in your low back when sitting What's the 'sweet spot'? Sit and allow your back to slump forward, then sit as tall as you can. Then relax (a little) and find a neutral position between these two. A rolled towel in the small of your back can help **most chairs offer inadequate support** Do about 10 repetitions of this correction every 20 to 30 min of sitting. Why is a Baseline helpful? Why are some concussion clinics not properly protecting their patients? Many protocols for return to play involve relying on an athlete to self-report their symptoms. If the symptoms have gone away, the athlete will be cleared through various stages until achieving full return. It is important to understand that symptomatic recovery does not indicate brain recovery! ... Take the example of a broken armif you break your arm, it hurts! You go to the hospital and they put a cast on it. The pain from that fracture will actually go away within a week or two. Does this mean that you can cut off your cast and go play? NO! The bone underneath has not sufficiently healed and returning to play now puts you at a risk for breaking it againand potentially in a much worse way! In order to be cleared from your broken arm, doctors will continually take X-rays of your arm until the bone has healed to a sufficient degree that your cast can come off (usually about 4-6 weeks). Concussion behaves the same way! In most cases, the symptoms of concussion will go away within 1-2 weeks, however recovery of the brain to a safe level requires at least 3-6 weeks. Unfortunately, with concussion, we don’t have X-rays, or MRIs that can see a concussion or tell you when you have recovered. The best tools we currently have are relying on physical exertion testing as well as a good battery of pre-injury baseline tests! (note: a SCAT test is insufficient by itself! How do you run your return to learn/return to play process? Return to learn is a relatively new concept. There are a few ways to coordinate the return to learn and return to play processes. The first way is that you can run them concurrently. This creates a situation where an athlete may be on step 3 of return to play but on step 4 of return to learn at the same time. The issue with this method is that you technically could have an athlete that is back playing sport...s but is conveniently not able to go to school. The second method is to put your return-to-learn steps in front of your return-to-play steps. According to a systematic review by Davis et al., 2017, which informed the Berlin Consensus, Children & adolescents should not return to sport until they have successfully returned to school. Breast cancer survivors on average decreased their post diagnosis activity ~2h/week with only 32% of survivors participating in the recommended level of physical activity (150min moderate to vigorous) (1). . Which is unfortunate as those who increased their physical activity after their diagnosis had a 45% lower risk of death and those who decreased their physical activity had a four fold increased risk of death (2) . Meniscus Rehab This 2020 review aimed to summarise available evidence regarding rehabilitation phases, goals, outcome measures etc . Most knee rehab for meniscus injuries are similar to ACL injuries. Exceptions include your complex radial or other complex irregular tears take longer to heal... . Now the amount of high quality evidence in this area is limited so take these recommendations with a grain of salt . Phase 1 - aim is to control pain, reduce swelling, improve ROM to full extension and quads function. . Once gait has started to normalise and ROM goals have been achieved progression to phase 2 and starting to regularly load with resistance strength training is done . Restoration of strength upwards to >70% is required before progressing into stage 3 . Here we start introducing agility movements starting them off as low amplitude and progressing them onwards . Skips, shuffles and light jumping can begin with an aim to increase >80% if in surgical limb. Reintroduce demand specific movements as tolerated . Stage 4 is your return to sport or performance where you should see minimal size differences, good dynamic balance, solid scores on hip tests and psychological readiness to return to sport .
